How many cold plunges before anything actually changes?
The research has a number. It is smaller than you would expect, it is not one, and it comes with a condition almost nobody mentions.
Somewhere in your feed this week, a man with excellent shoulders lowered himself into a barrel of ice, held very still, and said something to you about discipline.
He was doing it once, for a camera. Which is, as far as the research is concerned, the least interesting way to do it.
Because the finding underneath twenty years of sauna data and the newest cold water studies is the same one, and almost nobody repeats it. A single session is not a small dose of the thing. Whatever this research has to offer belongs to repetition. The plunge is not an event you survive. It is a practice, or it is not much at all.
This is Part Three of The Other Age, our series on the gap between the age on your licence and the age your body is actually keeping. Last time, heat, and two decades of Finnish sauna data. This time, the opposite end of the room.
The variable is not the session. It is how often.
Start with the finding that turns up in every serious study on this subject and almost none of the coverage.
Part Two’s headline result was never really about heat. It was about frequency. The Finnish researchers did not compare sauna users against people who had never set foot in one. They compared people who went four to seven times a week against people who went once a week. Both groups used a sauna. The only difference between them was how often.
Cold research is younger and thinner, and it has landed in the same place. In the study we are about to walk through, the same ten men got into the same barrel at the same temperature for the same hour, seven days running. Nothing varied across that week except the number of times they had done it. It was enough to turn the result over completely.
The dose is not the session. The dose is the habit.
This is the least fashionable sentence anyone can write about recovery. It does not fit in a thirty second video and it cannot be bought in a single transaction. It is also the most consistent finding in the field, and everything below is an argument for it.
The word for what is actually happening
There is a name for this, and once you have it the whole field rearranges itself into something sensible.
Hormesis
From the Greek, roughly, to set in motion. The principle that a stressor delivered in a dose big enough to matter and small enough to recover from does not simply wear you down. It provokes the body into becoming better at handling it.
The dose is everything. The same stimulus that provokes an adaptation at one intensity does damage at another, which is why hormesis is a curve rather than a rule.
You already believe in this. You just believe in it about other things.
Nobody lifts a heavy weight once and then checks the mirror on the way out. Nobody runs a single kilometre and wonders why they are not fit yet. The entire logic of training is that the session is only the stimulus, and the adaptation happens somewhere else, later, quietly, and only if you keep turning up. A callus is hormesis you can see: skin answering a question it has been asked more than once.
Cold water is the same shape of thing, and this is where the popular version quietly falls apart. In a hormetic system, a single exposure gives you the stressor. Only repeated exposure gives you the adaptation. Those are two different events, and the first is not a smaller serving of the second.
So the question everyone asks, what does a cold plunge do, turns out to be built wrong. It is the same question as what does one push-up do. The honest answer is that it does the stressor. The adaptation is a separate thing, and it is on the other side of a habit.
Heat, which was Part Two of this series, works on exactly the same principle. So does contrast, which is Part Four. The reason this series keeps arriving at frequency is that hormesis is the mechanism underneath all of it, and hormesis does not have a single dose setting.
An unglamorous decision in Ottawa
Nearly all cold water research asks people how they felt afterwards. It is cheap, it is easy, and it has a ceiling. How somebody feels about a thing they volunteered for is not the sharpest instrument in science.
In late 2024, a group at the University of Ottawa stopped asking. They took blood instead. Then they took it again, and again, and looked directly at what the cells were doing.
Ten men. Fourteen degree water. One hour a day, seven days straight, needles before and after. No prizes for glamour, a great deal of complaining from the participants, and the most interesting result in the field.
What they were looking for has a name too, and it is the one that connects a cold bath to the question this whole series is asking.
Autophagy
Literally, self eating. The process by which a cell finds its own broken components, damaged proteins and worn out machinery, and dismantles them for parts. The cell taking out its own rubbish.
Researchers watch it closely because that housekeeping gets less efficient as people age, and when it falters, damage accumulates. Which is why measuring it against something as ordinary as a cold bath is a genuinely good idea.
What the study observed
Day 1
The markers went the wrong way. Signs of impaired cellular housekeeping, alongside raised signalling for programmed cell death and inflammation.
Day 7
The pattern had turned over. Housekeeping activity increased, while the cell death and inflammatory signalling came down.
Hold this one loosely. Ten men, all young, all male, in a laboratory, for one week, and not yet repeated by anyone else. The researchers measured markers in blood cells rather than muscle or brain, and a marker of a process is not a health outcome. Nobody in this study was shown to have become healthier. The authors themselves flagged that it needs redoing in women, in older adults, and over longer stretches. And read the protocol carefully, because an hour at fourteen degrees is a very long way from a plunge. More on that below.

Day four is the part worth reading twice. Halfway through the week the picture had improved, and only halfway. One marker of accumulated cellular rubbish had come down and was still sitting above where it started. The housekeeping had not yet caught up with the stress the cold was creating.
Then, somewhere between day four and day seven, it caught up. And kept going.
An objection worth making
If you have ever been in a plunge, you should be pushing back by now. An hour at fourteen degrees is not a cold plunge. It is not in the same family.
A plunge runs two to five minutes, in water at ten degrees or colder. Colder, and over before the Ottawa men had finished getting comfortable. What happened in that laboratory is not a longer version of what happens here. It may be a different event altogether.
Look at the protocol and it becomes obvious. This was an acclimation study. Participants stayed in until their core temperature approached a cutoff of 35.5 degrees, at which point the researchers pulled them out.
On day one, at least one man hit that limit at forty minutes. By day seven he lasted fifty five. The whole design was to push core temperature down and then watch what the body did about it.
A brief plunge does nothing of the kind. It hits the skin and the nervous system hard, and lets you out long before your core has meaningfully moved.
The researchers were alert to this themselves. Their own discussion separates brief immersions, in the order of ten minutes at fourteen degrees, which produce strong autonomic responses and a rise in circulating inflammatory markers, from prolonged immersion that lowers core temperature and amplifies that stress response. Two different stimuli, and they said so in the paper.
Which leaves the mechanism established and the dose unresolved. Nobody has tested whether three minutes at eight degrees produces the same cellular adaptation as an hour at fourteen.
It might. Colder water is a stronger stimulus per second, and total time in the water is not the only variable that matters. It might not, and the honest position is that the experiment has not been run. Anyone who tells you a three minute plunge does what the Ottawa protocol did is extrapolating, and should say so.
Which is exactly why the next study matters more than the first one.
Which brings us to your first thirty seconds
The first thirty seconds are not a test of character. Your breathing goes somewhere you did not send it. Your hands find the rim of the barrel without being asked. Somewhere behind your eyes a very loud voice is making the case, with total confidence and considerable eloquence, that this was a mistake.
Everybody gets that voice. The people who look serene have not silenced it. They have simply heard it before and know roughly how long it talks for.
The Ottawa blood work suggests the voice has a point. On day one your body genuinely is under it. A cell in acute stress triages rather than tidies, dropping the housekeeping to deal with the emergency, and that is exactly what the markers showed.
So the difficulty of a first session is poor evidence that cold water is not for you. On the best measurement anyone has taken, the difficulty is the stress that the adaptation is a response to. The first one is meant to be awful. Not as a rite of passage, and not as character building, but as a mechanism. You cannot get the second week without the first one.
Which is why the people who try it once and conclude it does nothing for them are, on the evidence, drawing a conclusion from the only session guaranteed not to show them anything.
The first plunge is not the reward. It is the toll you pay to reach the useful part.
The second study, from an hour up the road
Ten men in Canada cannot carry an argument on their own, and as we have just established, they were not doing the thing you would be doing anyway. Fortunately there is a body of work that was.
In January 2025, a team at the University of South Australia, about an hour up the road from us, published the largest pooled analysis yet of cold water in people who are not professional athletes. Eleven randomised trials. More than three thousand participants. Water between seven and fifteen degrees, and exposures ranging from thirty seconds to two hours.
That range is the point. Somewhere inside it sits the two to five minute plunge, which means this is the study describing something close to the habit rather than a laboratory acclimation protocol.
Different country, different method, different question. The answer rhymed.
Their clearest finding was a reduction in perceived stress, and it did not turn up in the moment. Not immediately, not at one hour, not at twenty four. It appeared at around twelve hours, which for most people means the following morning, in a car park, thinking about something else entirely.
They also found something that never makes the highlight reel: in the hours straight after immersion, markers of inflammation went up rather than down. The reviewers read that as an ordinary acute stress response, which is reasonable. It also happens to be the exact opposite of the single most repeated claim about cold plunging, and it fits the Ottawa picture rather neatly.
What actually happens, across a week
Put the two together and you stop having a list of claims and start having a sequence.

Read down that column and the shape is hard to miss. Nothing useful in this literature happens in the moment everyone films. It happens overnight, and it happens across a week.
One honest note on that table. The twelve hour row comes from the pooled trials, which included short exposures. The day one, four and seven rows come from Ottawa, at an hour a session. Two different doses in one column. Read it as the shape of the evidence, not as a schedule anyone has verified for a three minute plunge.
What happens after that week, nobody can tell you. Almost no study has followed anyone for months, and the honest edge of this entire field is that it has been in a hurry.
So how many, exactly?
Everything above says repetition matters. It does not say how much, and that is the only question a normal person actually has.
For most claims made about cold water there is no answer, because the dose response has never been mapped. But for one adaptation it has been studied properly for decades, by researchers whose real interest is drowning prevention rather than wellness. The work is rigorous and nobody involved was trying to sell a barrel.
That adaptation is the gasp: the cold shock response, the involuntary thirty seconds where you are not entirely in charge of your own lungs.
Immersions before the first measurable adaptation

Not one. Not thirty. Four is where the research starts finding something.
What the evidence shows, immersion by immersion
Around four immersions is where a systematic review found the response begins to habituate, with variation between studies. Eight has long been proposed as the threshold for something closer to complete, and by that point one study recorded reductions of 49 and 56 per cent in the two breathing measures, against 34 per cent for heart rate. The average across the studies reviewed sat at roughly nine.
It sticks around, though not evenly. In one study, eight men did six three minute immersions at fifteen degrees. Breathing rate roughly halved over the first thirty seconds, and heart rate fell too. Seven months later those reductions were still there. At fourteen months only the heart rate effect remained, the breathing side having drifted back towards where it started. So the adaptation has a long half life, and the part you feel most is the part that fades first.
You do not have to start at the deep end. Habituation built in warmer water transfers to colder water. You can develop it at fifteen degrees and carry it into something considerably less friendly, which is the opposite of how most people are told to approach this.
Four sessions is not a lot to ask of somebody. It is, however, four more than most people give it.
The condition nobody mentions
Here is where a good deal of internet cold water culture falls over.
The finding
Researchers deliberately made participants anxious during their immersions. The habituation did not happen.
Sixteen people completed seven immersions in fifteen degree water. During immersions two to five, the sessions that would ordinarily build the adaptation, the researchers raised anxiety using deception and a demanding mental arithmetic task under time pressure.
Same water. Same duration. Same number of sessions. Repeated anxiety prevented the habituation from developing.

Sit with that, because it reorders the whole activity. If the adaptation depends on the state you are in while you acquire it, the calm is not a nice extra wrapped around the cold. It is part of the dose.
Two people can do an identical five sessions and walk away with different results, and the variable is not toughness. It is whether they spent those sessions braced and panicking or settled and breathing.
Which means the loudest version of cold water culture, the one built on gritted teeth and white knuckles, may be the version least likely to work.
The protocol, as the studies ran it
Assembled from what the research actually used. This describes study conditions rather than a recommendation, and anything concerning your own health is a conversation for your doctor.

Note the frequency. Four sessions in a fortnight is not the same protocol as four sessions in six days, and it was the tighter spacing the researchers used.
Read this before you quote the number
Four is well established for one specific adaptation: the gasp. It is not established for the cellular, metabolic or ageing claims, where the doses used in research were vastly larger and the question of what a short plunge achieves remains genuinely open.
Four sessions will change how the cold feels and how you handle it. Whether four sessions changes anything deeper is not a question the evidence can answer yet, and we would rather draw that line ourselves than have you find it later.
The ageing question, taken head on
Every instalment of this series ends up at the same question, so let us not dance around it. Does any of this move a biological clock?
It is being asked seriously. A 2025 review in Life Sciences was titled, more or less exactly, can cold exposure counteract ageing. Another in GeroScience treated cold water as an underexplored candidate for healthy ageing. Real researchers, real journals, open question.
And here the answer gets sharper than the usual shrug, because somebody has looked at the machinery directly. In 2024, researchers exposed human cells to heat shock and to cold shock and examined what happened to their epigenetic profiles. Heat pushed DNA methylation mostly one way. Cold produced something messier: methylation and demethylation both increased, at the same time.
Cold reaches the epigenetic machinery. It appears to push it in two directions at once.
The honest answer
Nobody has yet put cold water exposure against an epigenetic clock in living people and published the result. What exists is cells in a dish, with the machinery moving both ways, which is precisely why nobody can responsibly tell you which way a clock would go.
Which is a decent place for a field to be. Past guessing at mechanism, nowhere near promising an outcome, and close enough that somebody will run the experiment properly within a few years. When they do, we will tell you what they found, including if it is disappointing.
Can you turn the clock back?
On cold: the mechanism is real and now measured in people, the clock has never been tested, and everything worth having appears to belong to the week rather than the session.
The first one is the toll. We would rather you paid it in a warm room, at a known temperature, with someone who has watched a few hundred people through their first thirty seconds. Forge is a single cycle: the sauna, then the plunge.
